Hydration and Sodium for Lifters: What Water and Salt Actually Do to Your Macros
You hit your macros almost every day. Protein is dialed in, carbs are timed around training, fat fills the rest of the budget. And you still cramp in the last set of leg press, wake up some mornings looking noticeably flatter than others, or watch the scale swing three or four pounds overnight for no reason you can point to. The macro tracking did its job. Something upstream of it did not.
Water and sodium do not show up in a macro app because they are not calories, so most trackers, and most lifters, treat them as an afterthought. That is a mistake, because both directly affect how much weight you can move in the gym, how reliable your scale weight is as a signal, and how good you feel on a cut. None of it is complicated once the actual numbers replace the vague advice to "drink more water" and "watch your sodium."
Why Hydration Shows Up in Your Training Before It Shows Up on a Scale
Muscle tissue is roughly 75 percent water, and even a small drop in hydration, on the order of two percent of body weight, has been shown to reduce strength output and endurance in trained lifters. That is a 3-pound shortfall for a 150-pound lifter, which is easy to run if you train fasted, skip water during a long session, or just do not drink much before a midday workout. The set that feels unusually hard, the pump that will not show up, the grip that gives out early: dehydration is a boring, unglamorous explanation for a lot of bad training days that get blamed on sleep or motivation instead.

That range is wide on purpose: climate, sweat rate, and how much of your food is water-dense (fruit, oats made with milk, soup) all shift where you land in it.
Training adds to the baseline rather than replacing it. A general rule is another 12 to 16 ounces for every 30 minutes of moderate-to-hard training, more in a hot gym or during a cut when you are also eating less water-dense food overall. The simplest practical marker, more reliable than counting ounces, is urine color: pale yellow, close to lemonade, means you are in a reasonable range. Dark yellow consistently through the day is the signal to drink more before it becomes a training problem.
Sodium Is Not the Enemy It Gets Treated As
A lot of lifters carry over general public-health advice to cut sodium, which is aimed at a population with a very different activity and sweat profile than someone training hard four to six days a week. Sweat carries a meaningful amount of sodium out with it, roughly 500 to 1,000 milligrams per hour of hard training for an average sweater, more for a heavy sweater. Chronically under-replacing that is a direct contributor to the cramping, dizziness, and lightheadedness lifters sometimes chalk up to "just not being hydrated enough" when the actual gap is electrolytes, not plain water.
For most lifters who are not managing a specific medical condition like hypertension, 2,300 to 3,000 milligrams of sodium a day is a reasonable target rather than a ceiling to fear, and that number should trend toward the higher end on hard training days or in hot conditions. Salting food to taste, adding a pinch to a shaker of homemade electrolyte mix, or leaning on foods that carry sodium naturally is not sabotaging a cut. What actually causes problems is drinking a large volume of plain water without replacing any sodium at all, which dilutes blood sodium levels and can make you feel worse, not better, even though you did everything the "drink more water" advice told you to do.

Where Electrolyte Drinks Actually Earn Their Cost
For a normal one-hour lifting session, plain water is fine, and a sports drink or electrolyte tablet is mostly paying for flavor and marketing. The threshold where electrolytes start to matter is longer or hotter sessions, roughly 60 to 90 minutes of continuous sweat loss, or any day you are also running a large calorie deficit, since a cut already trims sodium intake by cutting overall food volume. Fat loss or gain of that size in a single day is not physiologically possible at any realistic calorie surplus or deficit, so when the scale jumps, water and sodium are the first place to look before questioning whether the diet is working.
